One day on earth
The full stack, lived. Shift the clock to fit your life; the order is the point: water, then light, then fiber, then movement, food finished early, heat then cool then dark.
- Wake
Same time every day, weekends included. A full glass of water before coffee, before the phone. You wake about a pound of water down from a night of breathing.
- First light
Coffee or green tea outside or by a bright window: caffeine and circadian light in one sitting. Balance on one leg while it brews. No sugar; cinnamon in the grounds if you miss it (R091).
- Breakfast
The Earth Bowl, or one of its six variations. About 24 grams of fiber, living cultures, omega-3s, and spice before the day begins.
- Morning
Train if that is your window: strength or climbing two or three days, zone 2 on the others, one short hard-interval session a week. Morning skin shield afterward: vitamin C, moisturizer, SPF 30.
- Lunch
The Earth Plate: a five-color salad with olive oil and lemon (R013), lentils or chickpeas on top, whole-grain bread or last night's farro, fruit after. Last coffee of the day.
- Afternoon
A handful of rotation trail mix (R079) or an apple with peanut butter; sparkling water with citrus; a ten-minute walk, ideally outside.
- Dinner
The day's anchor, eaten early: fatty fish two or three nights, beans most nights, a whole grain, cooked tomatoes or roasted vegetables, greens, kimchi or kraut on the side. Two squares of dark chocolate with berries to close. The kitchen closes three hours before bed.
- Evening
Sauna or a warm shower if you have one; water before and after. Golden milk (R088) or a tart cherry nightcap (R089). Lights ramp down, screens off, a paper book.
- Night
A room that is cave-dark and 65 to 68°F. Eight to nine hours banked against a fixed alarm. The bedrock layer, laid again.
The weekly rhythm
Daily habits carry the pattern; weekly targets keep it honest. Check yourself against these on Sunday night.
The dailies
Water first. Five colors. Berries. A handful of nuts. Seeds in the bowl. Olive oil as the fat. A living food at breakfast and dinner. Spice on everything. Nine hours in the dark.
Fish and seafood
Salmon, sardines, trout, mackerel, oysters. Tinned sardines on Wednesday make the quota the easiest one on the list.
Beans and intact grains
Lentils, chickpeas, black and cannellini beans; oats, barley, farro, black rice. The Blue Zones' daily staple and the fiber the mortality data reward.
The count
Thirty different plants: tally them on the back of the shopping list. A new vegetable, grain, or herb each week keeps the number climbing.
Red meat and sweets
A small portion of red meat once a week at most; dessert from the orchard or the cacao pod; refined sugar and processed meat as close to never as life allows.
The reset
One batch-cooking session, one market trip bought by color, one look at the week's calendar to plan the fish nights around travel.
A sample week from the recipes

Snacks all week: rotation trail mix, roasted chickpeas, an apple with peanut butter, kefir-mango lassi. Sips: coffee by noon, green tea, citrus-ginger sparkler, golden milk or tart cherry in the evening. Swap freely within color families; the structure is the point, not the specific dish.
Shopping by color
Walk the market or the produce aisle and buy by color, not by recipe: something red, something orange, something green, something purple, something white. Then fill the pantry columns. The recipes bend to whatever you bought.
Pick two
Tomatoes, red peppers, strawberries, raspberries, tart cherries, beets, red grapes, red apples, pomegranate
Pick two
Carrots, sweet potatoes, squash, oranges, lemons, mango, persimmons, turmeric and ginger root
Pick three
Spinach, kale, arugula, broccoli, Brussels sprouts, asparagus, avocado, kiwi, herbs by the bunch
Pick two
Blueberries, blackberries, purple cabbage, eggplant, plums, figs, black rice, black beans
Pick two
Garlic, onions, leeks, mushrooms, cauliflower, bananas, cannellini
Restock
Kefir, Greek yogurt, eggs, tinned sardines, a fish for the week, olive oil, nuts in rotation, seeds, oats, a grain, beans, kimchi or kraut, dark chocolate
Cook once, eat twice
One honest session on the weekend carries the week. Ninety minutes, four pots:
- A grain. Farro, barley, or black rice, cooked plain and cooled; it becomes a salad base, a fried rice, a risotto, a bowl.
- A pot of beans or a soup. Tuscan White Bean and Kale, Golden Lentil-Turmeric, or Black Bean Chili. Two dinners and a lunch.
- A tray of roasted vegetables. Whatever is in the crisper, hot and fast at 425°F with olive oil; reheats into every meal.
- A jar of something. Miso-tahini dressing, hummus, or garlic-yogurt sauce. Sauces are what make leftovers feel like dinner.
- Set the ferment. If the kimchi or kraut jar is low, salt a cabbage; it will be ready by the following weekend (R071, R072).
Eating out and traveling
- Order the plate, not the dish. Fish or beans, a vegetable, olive oil on the table, skip the bread basket or ask for whole grain. Most cuisines have an Earth Plate hiding in the menu: Greek, Japanese, Mexican, Lebanese, Italian, Indian.
- Dessert is fruit or nothing; coffee without sugar; sparkling water with lemon instead of soda. One glass of wine with food if you drink, none if you have to drive or sleep soon.
- Travel fuel. A bag of rotation trail mix, a sleeve of whole-grain crackers, tinned sardines with a pull tab, apples, and prune-cocoa energy balls survive any airport. A single-serve packet of chia and a cup of yogurt rebuild the bowl anywhere.
- Hotel breakfasts. Eggs, plain yogurt, fruit, oatmeal, nuts; walk past the pastries and the juice machine. Bring your own cinnamon if you are serious; most people are not, and that is fine.
- The 85 percent rule. A pattern kept most of the time for decades beats a perfect week followed by a relapse. Eat the birthday cake. Then return to the bowl in the morning.
The whole-body habits
Food is the thickest layer in the stack, not the only one. The habits that complete it (sleep, water, movement, heat, the gut, skin and hair, the air you breathe) are gathered on Whole Body, and the order in which to add them is the 20-week stack.
